Masters Cycling Training: Why Under-Stimulation Is the Biggest Mistake After 50
The most common mistake in masters cycling training is under-stimulation. Many coaches assume older means fragile. It doesn't.
Getting stronger after 50 is absolutely achievable. But it requires a more individualised way of training. If you keep following training protocols designed for 25-year-olds, you will leave progress on the table.
Your physiology has changed. The training has to change with it, and in a direction most riders over 50 find counter-intuitive: not softer, but sharper.
1. Masters cyclists need high intensity training
As you age, the cellular pathways that drive adaptation become less responsive. That means the training stimulus needs to be more deliberate, and often stronger, to produce the same adaptive response it once did.
This is where a lot of well-meaning coaching goes wrong. Intensity gets pulled out of the plan on the assumption that an older athlete cannot tolerate it. What actually happens is that the rider trains for months in a zone that is hard enough to accumulate fatigue and not hard enough to force an adaptation.
The intensity stays in. What changes is what surrounds it. You need more recovery after a hard session than your 20-year-old self would, so the hard work has to be placed rather than sprinkled. 2. The 80/20 pro model doesn't work for you
The classic 80% endurance, 20% hard model works for professionals because they train 30 hours a week, and they are young. Twenty per cent of 30 hours is six hours of quality work.
At masters training volumes, 20% high intensity probably leaves you without enough high-quality stress to counter anabolic resistance, the age-related reduction in how strongly muscle responds to training and to protein. Twenty per cent of eight hours is under two hours.
You need a higher proportion of hard work, not lower. However, it becomes even more important to keep your easy rides truly easy, because recovery capacity is your biggest limiter. The polarisation gets sharper at both ends: the hard days harder, the easy days genuinely easy.
3. Variety is a physiological requirement, not a preference
Ageing muscle already has a higher activation threshold. If the stimulus is also repetitive, the anabolic signal weakens further.
Novel stimuli, different interval formats, cadence variations and cross training keep the system responding. Older physiologies need continual wake-up calls. If your training hasn't changed in years, that is the first thing to look at.

Under-stimulation and overtraining look identical from the outside
Both produce a rider who is not improving and who feels flat. The difference is what caused it, and the two problems need opposite treatments. A rider who is under-stimulated needs harder, better-placed quality work. A rider who is under-recovered needs less. Get the diagnosis the wrong way round and you spend a season making the problem worse.
The usual tell is what the easy rides look like. If the endurance rides are creeping into tempo and the hard sessions never quite reach their targets, the rider is under-recovered. If the endurance rides are genuinely easy, the volume is steady, and nothing in the plan has demanded a maximal effort in months, the rider is under-stimulated. Frequently asked questions
Should cyclists over 50 do less intensity?
Generally, no. The proportion of high intensity work usually needs to go up, not down, because adaptation pathways are less responsive and training volume is lower. What has to increase alongside it is recovery time between hard sessions.
Is 80/20 training wrong for masters cyclists?
It is not wrong as a principle, but the ratio was derived from athletes training 25 to 30 hours a week. Applied at eight to ten hours, it can leave a masters rider short of the quality stimulus needed to counter anabolic resistance.
How often should a masters cyclist change their training?
Often enough that the stimulus never becomes routine. Interval format, cadence, terrain and strength work all give the system something new to respond to. A plan that has not changed in a year is a plan that has stopped working.
Train the physiology you have now
The masters cyclists who make the most progress are not the ones training hardest. They are the ones whose plan has been built around a physiology that is genuinely different from a 25-year-old's, rather than a softened copy of it.
