Training Latency: Why Your Legs Feel Flat on Race Day (And the 12 to 16 Day Rule)
Here's the scenario. You complete a demanding training block on Sunday, and expect to feel sharp for your race the following weekend. Instead, your legs feel heavy and you have no snap or top end. You feel generally lethargic and lacking that edge. On race day, you underperform against riders you'd expected to beat.
We see this all the time: cyclists who train too hard or too much in the days leading into their events, and arrive on the start line tired. This isn't necessarily a failure of training. It's a misunderstanding of timing.
What training latency means
There is a well-documented lag between when a training stimulus is applied and when the associated performance gains are fully expressed. This is what the research calls training latency.
For example, following a four-week FTP block, the optimal window for performance expression is twelve to sixteen days after the block ends. The fitness gained in the training is real, but in the immediate aftermath it's buried under accumulated fatigue. Only once that fatigue clears does the adaptation become fully accessible.
Three processes that need the window
There are three predominant processes that need to manifest during this twelve to sixteen day window:
Neuromuscular recovery
Mitochondrial adaptation
Blood plasma volume expansion
Each of these processes requires time and reduced training volume to fully materialise. None of them can be rushed by a good night's sleep and a rest day on the Friday.
What this means when you plan a season
The practical implication is straightforward but consistently ignored: if you want your training to show up on race day, if you want to feel snappy and sharp, plan your build to end with enough time for these adaptations to surface.
In practice that means working backwards from the date that matters. Put the last hard week of the block roughly two weeks out, not one. The instinct to squeeze in a final threshold session on the Wednesday before an A race is the single most common way riders convert a good block into a disappointing result.

Flat legs are not always latency
Two other causes look identical on the start line. The first is chronic under-recovery built over months rather than a single block, in which case no taper rescues it.
